What is jet lag?

Jet lag follows rapid travel across at least two time zones. The clock on the wall changes immediately, but the body’s internal circadian rhythms still expect sleep, wakefulness, meals, and light at the old times. The result is temporary desynchronization between internal biology and the destination schedule.

The CDC Yellow Book 2026 describes jet lag disorder as insomnia or excessive daytime sleepiness with reduced total sleep after transmeridian travel, together with impaired daytime function, malaise, or physical symptoms within the first day or two. A different sleep disorder, medical condition, medication, or substance should not better explain the problem.

Jet lag versus ordinary travel fatigue

A long trip can be tiring even when no time zones are crossed. Noise, uncomfortable seating, dehydration, stress, missed meals, and insufficient sleep contribute to travel fatigue. Jet lag specifically involves circadian misalignment. Hydration and rest can improve travel fatigue, but water alone does not reset the biological clock.

Why eastward and westward travel differ

Traveling east requires the body clock to shift earlier, called a circadian advance. Traveling west generally requires a later shift, called a circadian delay. Because the average human circadian period is slightly longer than 24 hours, delaying is often easier than advancing.

CDC guidance estimates average adaptation at roughly one hour per day after eastward travel and about one and a half hours per day after westward travel, although individuals vary substantially. The greater the number of time zones crossed, the more planning can matter.

This direction difference is why a generic instruction such as “get morning sunlight” is not always correct. Light at one biological time can advance the clock, while light at another can delay it. A clinician familiar with circadian medicine or a reputable jet-lag planning tool can help frequent travelers develop a personalized light schedule.

What actually helps the body clock adjust?

Timed light exposure

Light is the strongest environmental signal for the circadian clock. Correctly timed bright light at the destination can help shift sleep and alertness toward local time, while avoiding light during another portion of the day may prevent an unwanted shift. Natural daylight is often useful, but the correct window depends on travel direction and the traveler’s internal time.

Do not stare at the sun or use an intense light device casually. People with eye disease, migraine triggered by light, bipolar disorder, or medicines that increase light sensitivity should obtain professional guidance before using bright-light therapy.

Strategic sleep scheduling

When practical, gradually move bedtime and wake time toward the destination schedule for several days before departure. After arrival, use local wake time as an anchor and avoid turning a short daytime nap into a full sleep period. For a very short trip, maintaining more of the home schedule may sometimes be less disruptive than attempting complete adaptation.

Destination-time behavior

During the flight and after arrival, time sleep, meals, light, and activity according to the plan for the destination. Spend time outdoors during an appropriate light window, move the body during the destination daytime, and use darkness and a quiet routine before the intended local bedtime.

Stay adequately hydrated because dehydration can worsen physical discomfort, but do not expect extra water to cure jet lag. Avoid excess alcohol, which fragments sleep and can worsen travel fatigue.

Melatonin, caffeine, and naps

Melatonin may help—but timing matters

Melatonin is a hormone involved in circadian timing and is also sold as a dietary supplement. The National Center for Complementary and Integrative Health reports that reviews of traveler studies suggest melatonin may reduce overall jet-lag symptoms or improve sleep after eastward and westward flights.

Melatonin is not simply a general sleeping pill. Taking it at the wrong biological time can shift the clock in an unhelpful direction or cause sleepiness when alertness is needed. Supplement contents can differ from labels, and side effects can include drowsiness, headache, dizziness, or nausea. Interactions and individual risks also matter.

Ask a pharmacist or clinician about product quality, timing, and whether melatonin is appropriate—especially for children, pregnancy or breastfeeding, epilepsy, use of blood thinners or sedatives, multiple medications, or a significant medical or mental-health condition. Caffeine can support alertness, not replace sleep

Strategically timed caffeine can improve destination-day alertness, but late use may make local bedtime harder. Individual sensitivity, pregnancy, heart rhythm concerns, anxiety, reflux, and medication use can change what is appropriate. Caffeine does not itself correct accumulated sleep loss.

Keep naps short and intentional

What can essential oils do for jet lag?

In our current evidence review, we found no convincing human evidence that an essential oil resets circadian timing or treats jet lag. NCCIH’s traveler guidance says there is very little evidence that aromatherapy helps insomnia, and it is unclear whether relaxation practices help jet lag specifically.

Lavender and other preferred aromas may still function as part of a familiar bedtime ritual. A scent can signal “wind-down time,” make an unfamiliar hotel room feel more comfortable, or accompany slow breathing. Those are reasonable comfort goals, but they should not be described as proof that the oil changes melatonin production, fixes the biological clock, or accelerates time-zone adaptation.

If you use a bedtime aroma, keep it optional and easy to stop

  1. Choose a product intended for inhalation. Follow its label rather than improvising a concentrated mixture.
  2. Test it before travel. A hotel room or airplane is a poor place to discover fragrance-triggered headache, nausea, coughing, or wheezing.
  3. Keep exposure personal. A personal inhaler is easier to stop and seal away than scenting a shared aircraft cabin, vehicle, or room.
  4. Use it only at the planned destination bedtime. Do not use a relaxing aroma when you need to drive, navigate an airport, supervise a child, or remain alert.
  5. Ventilate and stop if uncomfortable. Fresh air is the first step if scent increases headache, nausea, throat irritation, or breathing symptoms.
  6. Store oils securely. Keep concentrated products away from children and pets.

  • Discuss melatonin or medication with a pharmacist or clinician before travel.
  • Protect sleep in the nights leading up to departure.

During travel

  • Set clocks to destination time when doing so supports the travel plan.
  • Time meals, sleep, and light around the intended destination schedule.

Most occasional jet lag improves as the body adapts. Seek medical advice when severe sleepiness, insomnia, mood changes, or cognitive problems persist beyond the expected adjustment period, recur with frequent travel, or interfere with safety and daily function. Frequent travelers may benefit from a personalized circadian plan rather than repeatedly improvising with supplements or sedatives.

Symptoms such as chest pain, difficulty breathing, fainting, one-sided weakness, confusion, or a new severe headache are not routine jet lag and require urgent assessment. Persistent sleep problems without recent time-zone travel may indicate insomnia, sleep apnea, a medication effect, a mood disorder, or another condition that deserves evaluation.

Bottom line

Jet lag is a timing problem. Correctly timed light, sleep scheduling, and destination-time behavior are the main tools for moving the biological clock. Melatonin may help some travelers when used appropriately, but product choice and timing matter. Essential oils can be optional sensory comfort at bedtime; they should not be promoted as circadian treatments or substitutes for a sound travel plan.
